Mat and Irving are correct and you can also work on Conversion Rate Optimization. Traffic is one thing, are you generating money? Are the visitors converting into sales? What can you improve to gain results?

Over optimizing is when a page on a site is using an exact keyword without variations on a page. For Example:
Title: "Chaussures grandes tailles"
Description: "Chaussures grandes tailles" bla bla bla
H1: "Chaussures grandes tailles"
Body: "Chaussures grandes tailles" 10 times 1 in bold, 1 underlined, and 1 in italic.
Overstuffing keywordsis when a page has 100 exact phrases "Chaussures grandes tailles" on a page with 10,000 words on it. This keeps the ratio low when comparing keywords to content.
Penguin Update
This was placed to prevent unnatural link building/spam
(When a user likes your page they will link to it. Naturally the link is going to be your Company name or Brand name.)
When a company links to a page on their site 100x with an exact keyword "Chaussures grandes tailles" without variation and without a brand name it looks unnatural. This can trigger the penguin update.
A natural link building structure should be:
70% Branding
20% Diverse Anchoring (big shoe, cool big shoe, amazing big shoe, best big shoe, etc...)
10% Exact

This is duplicate content.

You will find several URLs with the same content.

What do you mean? Exact local search count is for your continent and Exact global search count is for the keyword world wide.
If it says your exact local search count is 2000 that means 2000 people are searching for that exact keyword in your continent.

If the old data is useful to users I would update all of it. If the old data is useless to the users I would create good new data and optimize the newer posts.
Now when you say optimize... are you referring to just adding links to the existing content? If so.. I would also be careful having a bunch of links pop up all at once will not look natural : ) If all your doing is adding some links I would not do it all at once... Space it out, maybe do 1-3 a day..

Also, I do not recommend making your title, URL, and H1 exact because that does not look natural (Panda update). I do recommend including them but with variations, build your site for your users not for the search engine spiders.

Google is constantly updating their algo's there was a recent study on Wikipedia that a mozzer did and it showed that most people referencing wikipedia would use exact key phrases, I do however think that Google may treat wikipedia differently.. I recommend getting some branded links from quality sites : )

Yes.. Build quality links (your brand/URL) from relavent authoritative sites (Link to sites in which your site can benefit the users).
What is the best startegy to build these links ( Social Bookarking, Blogs etc ) as I need it indexed quickly.
I would build a blog on your site and write articles that can benefit specific niche related people. I would find niche related people and build a relationship with them (by adding value), offer them to contribute on my blog and then ask them to share it.
Do you think Google will tell me if I'm penalised if I contact them?
I would not contact Google because they did not send you anything. However I would invest my time in some quality work that can benefit users..
Conclusion:
Give the people what they want and Google will give you to the people.

Not necessarily.. If your article gets no action and it's keyword density is perfect (if there is such a thing), it will not out rank (give more authority) an article that goes viral without perfect keyword density.
Remember Google does not like manipulations. The latest Panda update is designed to detect keyword stuffing and other unnatural on page factors.
Place your keywords where it makes sense for the user and in time your site will gain authority.

It's best to build your site for your users and not try to manipulate the search engines. I would go for one keyword per page two max. Placing two keywords in a title may look funny in most cases. In your case "IT Support Los Angeles" has the highest local search volume 320 out of the keywords you mentioned.
Adding spammy footer links does not help your users and most likely is not helping your competitors (it may have in the past) rather putting their sites in danger.
